Grocery store shelves are filled with protein-added snacks and drinks, and social media is full of advice about getting more of it. With all that attention, it can be hard to know how much you actually need.

Protein is an essential nutrient, and if you’ve already tried the “Make a Plate” method, you know it’s one of the four key building blocks of a balanced meal. Many people already get enough to meet their basic needs, though those needs can change with age, activity, and health. If you’re reducing meat consumption, plant-based foods can help you get the protein your body needs.

What Protein Actually Does

Protein does a lot of heavy lifting inside your body, and most of it happens quietly in the background.

When you eat protein, your body releases hormones like GLP-1 that signal fullness and satisfaction. At the same time, it dials down the hunger hormone, ghrelin. This is the hormone that makes your stomach growl and sends you to your kitchen for a midnight snack. This is one reason why including protein in each meal can help you feel fuller for longer.

Protein also takes more energy to digest and process than carbohydrates or fat. That means your body is actually burning calories by processing it. And over time, getting enough protein helps maintain muscle mass, which keeps your metabolism running efficiently and your energy levels steady throughout the day.

In other words, protein isn’t just about building muscle at the gym. It’s about maintaining strength, preserving muscle as you age, and feeling satisfied after a meal.

How Much Protein Do You Need?

The recommendation may be higher than you think. The longstanding recommended dietary allowance is often listed as about 46 grams of protein per day for women and 56 grams for men, though individual needs depend on body weight. But many nutrition experts believe those numbers are too low for some people, especially as we get older.

The 2025–2030 Dietary Guidelines for Americans now recommend roughly 0.54–0.73 grams per pound of body weight each day. For someone who weighs 150 pounds, that’s about 80–110 grams—roughly one and a half to two times the longstanding RDA. Still, Harvard nutrition experts emphasize that protein needs vary, and a health care provider or registered dietitian can help you determine the amount that’s right for you.

Here’s why protein deserves extra attention as we age. Starting around age 30, we naturally begin to lose muscle mass, slowly at first, then more noticeably over time. Getting enough protein, along with regular strength training, can help slow that process and maintain strength and independence as you age. For adults over 50, Stanford Lifestyle Medicine recommends that same higher range.

Rather than doing the math and tracking your macros, a practical starting point is to aim for about 25 to 30 grams of protein at breakfast, lunch, and dinner. Snacks can contribute to your daily total, too. Spreading it evenly throughout the day also matters—your body uses protein best when it’s not all coming in at once.

Plant-Based Proteins to Try

You don’t need meat to meet your protein needs. Plants are full of protein, and many of the best sources also come packed with fiber, vitamins, and minerals to support your overall health. If you’re new to plant-based eating, the Healthy Monday Beginner’s Guide to Plant-Based Protein is a great place to start.

Some accessible options to add to your plate include legumes (chickpeas, black beans); nuts and seeds (chia, hemp, almonds); meat alternatives (tofu, tempeh, seitan); whole grains (quinoa, oats); and green vegetables (spinach, kale, broccoli).

For a visual guide to plant-based protein sources, the American Heart Association has a great resource worth bookmarking.

Adding More Protein to Your Day

Meeting your protein needs can start with small swaps and additions to meals you already enjoy.

Start with breakfast. This is where many people fall short on protein. Prepare oatmeal with soy milk and add nuts or chia seeds, or try a tofu scramble. If you eat dairy or eggs, Greek yogurt and eggs are options, too.

Build a better lunch. If you’ve already tried meal prepping our chickpea salad or having a grain bowl, you’re already protein-maxxing at lunch. The key is making sure your midday meal includes a solid protein source alongside your grains and vegetables.

Try a meat-free dinner. If you’re going meatless for dinner, make sure to replace the meat with a plant-based protein like lentils in pasta sauce, black beans in tacos, or tofu in a vegetable stir-fry.

Add protein to your snacks. A handful of nuts or a small serving of edamame are easy and satisfying ways to add protein between meals.

Pay attention to portions and timing, too. A sprinkle of seeds adds some protein, while a serving of beans or tofu can provide a more substantial amount. Checking the Nutrition Facts label can help you understand how much a usual serving contributes. And remember, your body uses protein best when it is spread evenly throughout the day.

Getting enough protein can help you maintain strength, preserve muscle as you age, and feel satisfied after a meal. And with some attention to what’s on your plate, you can meet your needs while eating less meat.

This week, try keeping track of your protein intake for one day. Use what you learn to decide whether an adjustment would support your health goals, such as adding protein at breakfast or including a larger serving of beans at lunch.

Protein is getting a lot of attention lately. Here’s why:

Shorter days. Less daylight can throw off your circadian rhythm, also known as your body’s internal clock.

Time change. When clocks “fall back” in autumn, it can confuse your sleep schedule for days or weeks.

Less sunlight. Sunlight helps your brain make serotonin, a chemical that supports good mood and healthy sleep. Less sun can mean less of this helpful chemical.

Colder temperatures. Chilly bedrooms can make it harder to fall asleep, or they can wake you up in the middle of the night.

7 tips for better sleep this season

Get sunlight in the morning. Step outside or sit near a window early in the day. This helps reset your body clock and supports your mood.

Keep a steady bedtime. Going to sleep and waking up at the same time each day—even on weekends—trains your body to rest better.

Warm up your room the smart way. Keep your bedroom cool but not cold, around 65 degrees. Use warm blankets instead of cranking up the heat, which can dry out the air.

Watch your evening screen time. Phones and TVs give off blue light that can trick your brain into staying awake. Try turning off screens an hour before bed.

Move your body during the day. Even a short walk can help you fall asleep faster at night and sleep more deeply.

Mind what you eat and drink. Heavy meals, alcohol and caffeine late in the day can disturb sleep. Try light snacks like a piece of fruit or some crackers if you’re hungry before bed.

Watch out for chronic conditions. Colder months can worsen symptoms of arthritis, asthma or seasonal depression, all of which can disrupt sleep. Talk to your doctor if pain or mood changes keep you up.

Key takeaway

Cold, dark days can make good sleep harder to find—but small habits like morning light, a steady schedule and mindful eating can help you rest better all season long.

No matter the time of year, keep your bedroom dark and quiet. Save your bed for sleeping, not scrolling or working. Try to relax before bed with reading or gentle stretching. And if you’re tossing and turning, get up and do something calm instead of lying there stressed.

FAQs

Why do I feel sleepier in the winter?

Less sunlight can lower serotonin and shift your body clock, making you feel more tired.

Does the time change really affect sleep?

Less sunlight can lower serotonin and shift your body clock, making you feel more tired.

Can food affect my sleep?

Yes. We get stuck in a loop of self-blame, feeling depressed or angry, which can lead to health issues or harmful relationship patterns over time. It’s time to break the loop! Instead of the blame game, try radical acceptance.

What is radical acceptance?

Radical acceptance is a skill we can develop to better manage emotions during distressing times. Essentially, you learn to accept a situation for exactly what it is, sit in your feelings of discomfort and redirect your energy to more productive feelings and actions.

It sounds simple but can take practice to master. You can practice it yourself over time, or you can work with a doctor or therapist to help you master the skill.

Radical acceptance does not mean you avoid or push emotions aside. It means acknowledging your emotions and feeling them wholly in your mind, body and soul, without judgement.

Practicing radical acceptance

Let’s say you planned a large outdoor event and as the day approaches, you see there’s rain in the forecast. You are probably feeling frustrated, disappointed, or even hopeless and angry. To practice radical acceptance, you’d follow these simple steps.

Step 1: Look at the facts. Remind yourself that the situation simply is what it is, and there is a logical reason for it. It is going to rain on the day of my event. Weather is unpredictable. I knew this was a possibility.

Step 2: Avoid judgement. Try not to think in terms of good or bad, should or shouldn’t. Imagine what it would sound and feel like to truly accept your reality for what it is. It’s going to rain. I will have to come up with a solution for my event. Then start to search for solutions as if you’ve already accepted your reality.

Step 3: Be open to your emotions. Acknowledge your natural feelings and allow yourself to feel them as they come up. I’m so upset that the weather isn’t cooperating. I wanted it to be a beautiful event and now it’s ruined. I’m disappointed. How does this make you feel emotionally and physically? I feel tense, my jaw is clenched, I feel anxious.

Step 4: Practice acceptance. Process those feelings and then reframe your mindset to productive thoughts.1 I’m disappointed…but instead of sulking about it, I can call a nearby venue to see if they have space for our event. If that doesn’t work, I can reschedule my event and it will be OK.

Step 5: Keep practicing! Like all useful skills, radical acceptance requires repetition to successfully use when negative feelings arise.2

It is important to note that radical acceptance can be harmful in certain situations. If you’re experiencing abuse, harassment or feel stuck in a dangerous relationship or environment, seek help from appropriate mental health professionals or authorities. You do not need to accept abusive or dangerous situations for what they are.

Over time, the radical acceptance technique can be a great tool in your mental health toolbox.

Check out the many mental health resources available to VCU employees on RamStrong.

“Why does this always happen to me?” “Ugh.
